Pull day workout focused on heavy weight & low reps.

Warm up:
Rowing machine 
20 minutes - sprinting 1 minute every 5 minutes
Prone shoulder row with press 
2 sets of 20 seconds 
Weight plate scapula rotation (external)
2 sets of 20 seconds 
Banded scapula rotation (internal)
2 sets of 20 seconds 
Banded pull aparts & diagonals 
2 sets of 20 seconds 
Lying prone Ts
2 sets of 20 seconds 
Exercise 1:
Barbell rack pulls with hanging scapula retraction 
2 warm up sets at 10 reps 
4 working sets at 8, 6, 4, 2 reps with the weight going up each set
After each set of rack pulls complete 6 reps of hanging scapula retraction 
With each exercise, the weight went up with every set.

Exercise 2:
Seated cable rows 
4 sets of 6, 5, 5, 4 reps 
Exercise 3:
Narrow grip pull downs with palms facing inwards
4 sets of 6, 5, 5, 4 reps 
Exercise 4:
Dumbbell hammer curls 
4 sets of 6, 5, 5, 4 reps 
Exercise 5:
Incline barbell rows 
4 sets of 6, 5, 5, 4 reps 
Exercise 6:
Straight bar pull downs 
4 sets of 6, 5, 5, 4 reps 
Exercise 7:
Wide grip barbell curls 
4 sets of 6, 5, 5, 4 reps 
Exercise 8:
Cable face pulls with press 
3 sets of 30 seconds 
Core workout:
Swiss ball stir the pot 
4 sets of 30 seconds 
Ab rollouts using the Swiss ball 
4 sets of 30 seconds 
Cardio finisher:
Treadmill hill sprints 
10 sets of 1 minute sprints

    I literally felt like I was about to die😩. This was mentally and physically hard as hell and my 3rd set, but I made it... ⁣
𝐖𝐀𝐑𝐑𝐈𝐎𝐑 𝐐𝐔𝐄𝐄𝐍 𝐁 𝐒𝐓𝐘𝐋𝐄💪🏾. The gym is my therapy, and whatever I’m going through I let it all out in my circuit. ⁣

I for many years have been in many facets of radio and for a big chunk I produced sports broadcasts and in the picture on the left I'm at Lucas Oil Stadium for the Indiana High School Football state championship, which I got to play in in 1990, but in 2011 I was broadcasting it. I tipped the scale around 470 then.
The other picture was on my 16th wedding anniversary at my fastest 5K EVER. I still can't believe I cut 3 minutes off my PR, but it was great and by far this is my favorite picture of me running so far. I think that day I was south of 185 on the scale.

    Have you ever loved a picture but also hated it?? I really am not sure what it is about this picture that I love but also hate? 
I love how I felt about myself when I took the picture. I was clearly feeling myself! However, later when I looked back at the photo I realized that feeling was gone. 
I can’t put my finger on what it is I do not like about this photo but it happens to me quite a lot. 
I’ll love how I’m feeling, snap a photo, adore it, put my phone away, and then come back later and feel like I must be looking at a completely different photo because my feelings have completely changed towards it. 
Does this happen to you? Why do you think this happens??

    Be thankful for everything you got! Sometimes you need pause from your everyday life and look back and see all the obstacles you’ve come across and all the progress that you’ve made. We often get too caught up with what the future holds and forget where we are and the path that we’ve come to get where we’re at. Take a moment out of your day today and reflect on all the progress you’ve made in your journey in life in general or in your fitness journey. Hard work, time, money, and dedication definitely pays off 💯
